Why is it that whenever I’m in a gym I see people benching the same weight at each workout? It usually goes like this. A person performs a few reps at 185 pounds then at 205, and maybe 225 and then they get stuck. At this point the individual moves to another exercise, most likely the incline bench, and does the same kind of thing. You would think that after a year the weight they can bench would be through the roof, but unfortunately they haven’t seen continued improvement because most people don’t know how to maximize their strength training capacity. They don’t know how to initiate progression. The potential for increasing muscle size just isn’t being met.

Though we, at SST, have different bench routines for each of our athletes, the one I want to outline here is a favorite because it helps the athlete gain not only strength, but also size. Basically the workout consists of 6 sets of 6 reps but with drop sets.

Here’s how the program works from a physiological standpoint. An important factor to consider when working to increase strength and muscle size is to maximize motor unit activation. To better understand this, think of your body as containing a pool of motor units. By performing the Xtreme Workout, which consists of lifting at, or near, maximum capacity, you would activate almost all of those motor units. The type of motor units we are aiming to recruit are the “fast twitch” or the type IIb muscle fibers. Fast twitch fibers are associated with high threshold motor units and are evidenced by power, speed and explosiveness. SST encourages their athletes to recruit the fast twitch fibers because this optimizes the most potential for building both strength and size. And who doesn’t want to be bigger and stronger?

The Xtreme Bench Press Workout is also an effective tool when used to build up the legs, but for now let’s look at increasing bench performance.

About Tempo: Tempo refers to speed of movement. The first number represents the speed, in seconds, when lowering the weight or letting it down with gravity. The second number refers to the pause between lowering and raising. The third number refers to the speed of raising the weight.

For an example, look at the chin-up tempo. The tempo is 211; therefore the athlete would lift himself up over the bar in one second, pause for one second and then lower himself for 2 seconds.

For the most efficient workout SST pairs exercises together. For instance, you would do A1 immediately followed by A2 as the first pairing, and then repeat until all sets have been completed. At this point move on to B1 and B2 and follow the same pattern.

Here are a few pointers to keep in mind:

Differing the grip and varying the load, increases muscle tension and motor unit activation. By varying the grip you maximize muscle recruitment thus increasing the potential to build muscle mass.

How the rep scheme is broken down.

SST recommends starting with a weight that is near your maximum ability for one rep. Lift this weight for 2 reps. Wait 15 seconds then use a weight that is 5 to 10% less and perform a single rep at maximum tension. Repeat with this weight until you have completed 6 reps in total.

Alternate bench work with chin-ups/pull-ups.

Research has shown that by working opposite muscle groups overall strength is improved in the most beneficial manner. Perform all 6 reps of chins and pull-ups at the same time with no rest in between reps. When you are able to perform all 6 reps with ease add more weight.

It is important to rest between sets.

There is a 15 second rest between reps when doing bench lifts which allows the body to recover and to recruit maximum motor units for every lift. By lifting in this manner, the athlete is able to tap into the higher threshold motor units. By using the maximum tension in every lift, you can expect to make tremendous gains in strength and start to build up size.

This workout is demanding but the results are well worth the effort. Perform your workout once every 4 - 5 days for a month and let me know what you think.
 
Ik zou dit schema graag eens een maand uitproberen. Maar ik versta de termen van de oefeningen niet zo goed. Bvb. 14" BP, e.d. als iemand mij in het Nederlands elke oef. kort kan beschrijven zou dit de max zijn! :D

Ik zou graag maandag ermee beginnen. Pull ups zal wel optrekken zijn, maar kleine details ivm, het plaatsen van de handen (de palm naar je gezicht toe of niet?) en wat juist begrepen wordt onder narrow en wide?

Wat zijn die Chin dinges bijvoorbeeld? En dat laatste met die rotation ???

14” Bench press
Dit is dus een 14 inch benchpress dus je handen zon 35 cm uit elkaar, je kent deze oefening mogelijk als smaldrukken.
Wide grip pull- ups
Dit zijn pull-ups met een wijde grip, zeg maar zo breed als je je ellebogen naar buiten en je onderarmen recht omhoog hebt. Palm van je gezicht af.
Bench press
Benkdrukken, normale greep, afhankelijk van je lengte op normale breedte. Als je wat langer bent doe je dit met je wijsvingers op de ringen (81 cm), jij bent wat korter dus 70-75 zou goed kunnen.
Narrow grip pull ups
Smalle greep, ongeveer schouderbreedte. Als je speciale grepen hebt die haaks op de chinningbar staan kan je die natuurlijk gebruiken. Deze kan je op beide manieren beetpakken bij de gewone chinningbar.
Wide grip Bench press
Wijde greep, dit is vaak met je handen tegen het einde van de bar aan of iets smaller als dat comfortabeler is vanwege je anatomie.
Chin ups
Dit zijn eigenlijk net Pull-ups, merk wel dat het tempo duidelijk anders is. Het grote verschil is dat Pulls wat hoger zijn. Kijk voor de verschillen eens op:

Je zou de chins ook bijvoorbeeld naar je nek i.p.v je hals kunnen doen. In alle gevallen zij je handpalmen naar voren gericht. Kijk ook eens op:

Decline dus met je hoofd naar beneden op een bankje liggend. Db = dumbbell = handhalter en dan extensions. Hier staat ie mooi.

Rest in between reps
Rest after set

Dat zijn respectievelijk de rust tussen de reps in een set. En de rust tussen de setjes door.

Die is meestal 0 sec dus dan kan je gewoon doorgaan.
Maar bij het bandrukken is hij steeds 15 sec en moet je 2 sets doen van 2,1,1,1,1 reps ??? ??? Dat is vrij simpel: je doet eerst twee reps in het aangegeven tempo dan verlaag je het gewicht met 5 tot 10 % en maak je een rep. Enzovoorts. Je maakt dus in totaal 6 reps en toch weer niet. :nut::nut:

Laat vooral eens horen hoe dit je PR verhoogt. Ik eis minstens 120 kg Dimmyboy. :P
 
Joopie, super bedankt man, ik denk dat ik alles goed begrijp nu. Op de sites staat alles nog eens goed uitgelegd ook. Dus eigenlijk is het verschil tussen chin -up en pull-up dat je bij pull -up (tot hals) net iets hoger gaat dan bij chin -up (tot kin)?

Ik zal nu eens twee maanden dit schema volgen. Vanaf maandag begin ik ermee. Pas over 2 maanden ga ik nog eens naar men maximum gaan en ga hier dan meedelen hoever ik gekomen ben. Echt bedankt voor de hulp ;)

Dit gedeelte hier boven snap ik nog niet. Ik train samen met een maat. Is dit bovenste stukje voor als je met twee traint en wat bedoelen ze juist. Dat de ene A1 moet doen terwijl de andere A2 doet ofzo? Wie staat dan als veiligheid achter het bankdrukrek?

O ja en nog iets, heb eigenlijk nog nooit speciaal op men voeding gelet, gericht op powertraining dan. Zijn er zo een paar tips om goed te eten? Veel melk zeker? En eieren en spaghetti enzo?

Het is als volgt: je doet de eerste set van A1, dan de eerste set van A2 dan ga je weer na A1 en je eindigt met A2.
Dit doe je met B,C en D, als je precies wilt weten hoe, copier dan de bovenstaande volzin en verwissel de A voor een B, C danwel D.
Het is wel de bedoeling dat je trainingspartner voor de veiligheid achter het bankdrukrek staat. Als je echter geen concessies wilt doen aan de rusttijden is het onmogelijk om 'samen' te trainen, de een kan pas trainen als de ander helemaal klaar is. Daar dit vrij heftig/hinderlijk is kan je best samen trainen en de 100 sec rust schenden.

Eten is zeker belangrijk, hier is een artikel over het eten van Garry Frank, zijn ontbijt is meer dan jij in een dag op kunt. 8000 mg Vitamine C per dag, het is een leerzaam artikel.

Ziezo, vanavond eerste training volgens de Xtreme BP Work out. Moet zeggen, serieus zware momenten gekend. Vooral wannneer je de barbell telkens 15 sec. in de lucht moet houden ga je toch kapot. (ook enorm belastend voor de pols, maar dat heb ik er voor over)

Men max voordien was 103-105kg , ik ga dit schema trachten 2 maanden vol te houden en ik hoop dat ik dan 110kg kan BP'en. 115 zou ik super tevreden mee zijn en 120 zou de max zijn en zou mij aanzetten om nog andere schema's te gaan volgen en ook op mijn voeding te beginnen letten. Want tot hiertoe heb ik dat nog nooit gedaan.

Ik heb er wel goede hoop op dat ik slaag in men doel. Je voelt echt dat je hiervan sterker gaat worden. Ook men maat was erg enthousiast. Vrijdag of zaterdag doen we het nog eens over.

Misschien nog een klein vraagje. Woensdag zou ik terug naar de gym gaan. Kan ik eventueel (naast wat buik en cardio ) wat andere oefeningen doen die dit schema niet storen? (Los van benen, want dat doe ik niet, die zijn al gespierd genoeg --> vroeger altijd gevoetbald en kickbox) :D

Van 105 naar 110-115 met een nieuw schema - dat dit beloofd - in twee maanden is niets. Als je minder dan 120 haalt zonder een blessure o.i.d. heeft het schema gefaald of jij! :fire:

Benen doe je niet ???:finger: ZONDAAR. Je zou echt benen moeten trainen, ook voor je bank. Maar je vraagt om andere oefeningen die dit schema niet storen, dat zijn dus zware deadlifts en variaties. Ook andere oefeningen voor je onderrug. Als je pecs, triceps, delts, lats serieus belast of niet laat rusten door andere oefeningen kan dat je schema in de war schoppen....

Thx voor de info. Denk dat ik de boel wat zal laten rusten, want ben toch opvallend 'stijver' dan na men gewone trainingen. :D Hopelijk haal ik idd de 120, dat zou super zijn.

Als ik idd de 120 haal, ga ik beginnen werk maken van squat en deadlift. Heb dit nog maar enkele keren geprobeerd en dit lukt, mede door men sport verleden :p vrij goed. Als ik die dan in orde krijg kan ik misschien wel ev. aan wedstrijden denken in de -82,5 :o
 
Vandaag 2de keer en alles gaat al wat vlotter.
 
Ondertussen hebben we er 4 trainingen op zitten, morgen de 5de.

Bij de normal grip BP heb ik de vorige training twee keer 107 getild. De vooruitgang zit er dus al in. Ook bij men maat. Zijn max was voorheen 71, die duwt nu al 75. We zitten nog maar 1/3, we verhogen stelselmatig de gewichten van de eerste twee lifts op de verschillende grips van de BP. Die 120 wordt moeilijk maar hij gaat toch in de lucht gaan in oktober! :eek:

wat zijn je stats dan op de SQ en DL?
 
Heb nog nooit echt naar een max gegaan bij DL en SQ. Maar heb beide nog maar 2 keer getraind toen ik eens de kans had om met een PL'er samen te trainen.

Squatte toen 3 keer 105.

DL 3 keer 140.
 
Dan zou ik toch echt daar ook aan gaan werken met het oog op wedstrijden:)
